Tips for Shoulder Flexibility and Strength in Martial Arts

    If you’re a martial artist, you’re going to throw thousands of punches during your training. If you’re doing thousands of push-ups, bench presses, and shoulder presses on top of that, you might be overtraining your shoulders.
    That’s what happened to me!
    Here are three tips to help save your shoulder from overtraining, increase your strength, and kick your fighting techniques up a notch.
    DISCLAIMER: I am not a personal trainer or physical therapist. I’m just a martial artist sharing his experience. Proceed and practice at your own risk!
    TIP #1: Make rest time part of training time.
    If you burn out your arms throwing punches on the heavy bag today, then hit the weights and max out your bench press tomorrow, you might be overtraining.
    I’m not saying don’t lift weights, but ask yourself-is your goal to be a great martial artist or a great bodybuilder? You really can’t be both.
    Unless you’re a superhero or a professional, full-time athlete, you’re better off making a choice. So, prioritize your goals, listen to your body, and make sure you give yourself a chance to rest and recover.
    TIP #2: Pay attention to your whole shoulder.
    By “whole shoulder”, I mean all three “heads” of your deltoid muscle: anterior, lateral, and posterior. Here’s a simple exercise that broke the ice on my frozen, rounded shoulders...
    Start off in a plank or push up position. Now do a push up without using your arms. Just raise and lower your body using only your shoulders.
    Just relax and feel the front of your shoulder stretch, then squeeze your chest and round it out.
    To be clear, you shouldn't be trying to build speed or power with this movement, just awareness. A quick set of these before you hit the mats or hit the weights will get your shoulder on the right track.
    TIP #3: Pull with your back, not just your arms.
    At the gym, you will see a lot of guys performing rows and pull ups only using their arm muscles. What they should be doing is engaging the back muscles by squeezing their shoulder blades together.
    You see the same mistake being made in Karate and Kung Fu. Lots of students pull back their arm without engaging their back muscles when practicing traditional push/pull movements. It’s easy to understand why…
    First, it’s smart to stay in a defensive shell. You don’t want to pull back and open yourself up to attack.
    Second, our eyes are in the front of our head. That means we can see the hand going out, but not the hand coming back. Out of sight, out of mind.
    Third, smacking someone in the head is proof we’re winning, so that’s where we put our focus.
    All of that adds up to trouble! Boxing is cool, but as martial artists, we should also be grabbing, pulling, and holding. So, make this tweak to your technique…
    When you practice your hikite, pull with your back, not just your arm. Connect to the power of those big back muscles.
    Of course, this is just my recommendation. If you feel pulling with your doesn’t fit within your particular style, then do whatever you want. But I would still tell you this-
    If you think about pulling with your back as much as pushing with your chest, you will open up a whole new dimension in your fighting.
    Which brings us to the big message-- balance. Yin and yang.
    Don’t get so caught up doing one thing that you completely ignore something else.
    Be smart. If you push, pull. If you do crunches for your stomach, arch your back. If you train hard, rest hard.
    The secret to staying happy and healthy is seeking balance in your strategy, your attitude, and your body.
    That’s not just good advice for shoulder flexibility, it’s good advice for life!

      As a Certified Exercise Specialist, CSCS & Personal Trainer, I highly recommend a 2 to 1 ratio of Pull Vs Push, for the simple fact that it's **WAAAY** too easy to overload the Push aspect of training...

      I went to a chiropractor for a problem with my back that was probably caused by the same kind of thing, I was just given a lot of back exercises to do.

      @Ando Mierzwa this is really promising for me, i've never had any diagnosable shoulder issues like yourself but i do alot of weight lifting and i often experience pain in my shoulders. I thought I would just have to deal with it, knowing you were able to overcome this is very motivating for me to overcome this problem

    Early in my Shotokan career, we were told by our sensei that the speed of our punch can be enhanced by the speed of our hikite. That reinforced for me the technique you mention here, that the hikite is completely connected to the punch, and is as important in its use. Thank you for these videos!     I did this exercise(push up without bending arms) as well to recover from back injury-I also put a broom handle along my spine because if I had a stronger side the stick would roll off also it gave me three points of contact(Neck,back and lower spine).
    Great advice on how to do things--I hope that people hear what you are saying. :)

    Double thumbs up for the Scapular Push Up. That's what I was taught to call it. A great movement, forms part of my warm up. No upper body warm up is complete without it, I daresay you have no business touching the heavy weights bench if you haven't done a set of Scapular Push Ups (among other exercises as well, but it's a start)...

    Great video Ando! I like the concept of focusing on that hand that you are pulling back. For me, I've also strengthened muscles in the shoulders and back with weights and that's helped me keep healthy and injury free. The "push up" style stretch you showed is really valuable, too! Thanks

      Mostly yes... I tend to train front and rear muscles in a pretty balanced way. Every now and then I have a little pain, but nothing like many of my friends do, precisely for the reasons you outlined in this video.

    This might be one of the most important videos. I was feeling sore with my shoulders aching from practicing jabs. Push ups have been an impossibility for me and I kept forcing myself to do them.     You are so correct! This is the first time I've heard this balance spiel...if people could see their backs as much as they see their fronts this would not be a problem. I am so impressed. I've ended up with double complete rotator cuff shoulder surgeries for both shoulders. Because I stopped working out and had to do heavy work, all forward, all pecs, biceps, abs, I quit keeping the antagonistic muscles in shape with the work I was doing. I taught balance and why one should work out to do heavy physical work on a daily basis, but did I listen to myself? The front muscles get so strong that they are able to tear or cause movements the not so exercised back muscles are unable to do without chronic tearing or catastrophic tears. I use the tent analogy, all those guide lines need to be equal in strength or the tent is useless. One is only as strong as one's weakest link...you are so good...

    So this is why my teacher makes sure we know how to pull or arm back as well as forward my teacher put emphasis on both thank you for teaching me why and what I can do to make them stronger

    Good vid. I can't agree more. The choice between bodybuilding and martial arts is true. It can be seen with topnotch fighters like Bruce Lee who was ripped like hell but isn't really "big". Same goes with his "rival" Chuck Norris. None of the two had body building physiques but both are considered top martial artists. Modern examples would be Anderson Silva, Lyoto Machida, etc. You don't need to be built like a rock to excel in martial arts. Hell even the relatively average-looking Cain Velasquez owned muscle-bound Lesnar.

      llenradify You got it. You can be in great shape and not really look like it. Some guys have superhero genetics when it comes to appearance. Other guys spend a lot of time and effort to look buff. But for me, I'm happy just focusing on martial arts and accepting my body for what it is.

    Can you make one on the way you have treated your frosen shoulder and be specific about protein intake, supplements and excecises regimen? I have it since May. I can't attend my mma classes and it's ruining all that I have accomplished so far

      Sorry for your pain, sir. Of course, I'm not a doctor, so I can't recommend any program for you. But for me, no special supplements or change in diet. I eat clean and add whey protein to morning and post-workout shakes. My main exercises were rowing and elastic band stretches. Mostly lying down and raising my arms over my head or from side to side. Just slow and smooth motions for about 4-6 weeks. Don't give up!

    Great advice as always Ando. I'm at that horrible age (40's) where my body isn't as forgiving anymore :( Doing high repetition of push ups has caused me tendinitis in the shoulders a couple of times now and I'm sure it's due to an imbalance in my body strength, my shoulder muscles being the weak spot.

    This isn't only true for martial artists... we are consistently sat in front of screens, cell phone, computers, etc... all that with rounded shoulder... Male in general think that huge chest and bicep improves malculinity. The truth has been said, most of the peoples who train or doesn't even train are doing the necessary to devellop those problems. We have to become aware that shoulders should be down and back all the time and that a relaxed position should allow the palm of our hand to face the side of our body... not the wall behind us... 90% of shoulder problems are from that cause. So you have to train external rotator cuff, lower traps, back and rear delt. Form and body awareness is the key and not only impress a stranger beside us that doesn't care and who is ego lifting. Stretching the pectoral and shoulder mobility is also a key to grow older well and remain on top :-)

      @@AndoMierzwa Dear Ando can u pls make a video about what gym training a martial artist should do. I am going to gym for almost six months only due to power training not body building. This shoulder and back problem arised after I discontinued gym for 2 months due to black belt exam training. Now all the trainers in gym are bodybuilders, and I don't think they understand the need of a martial artist. So if u pls make a video on this matter it will really b helpful.

    Hey man, Just wanted to say I love your videos, very clear and detailed explanations. Thank you.
    I have been training martial arts a while, but my training has suffered a lot since I had pain building up, I thought i was doing wrong movement but it turns out I have a Syrinx and Spondylosis. Everyone tells me I have to stop any kinds of contact sports, and this is very hard for me, been down in the dumps and trying to alleviate the pain. Your videos are helping me a long way to get back my hope in training though! Any tips for getting back in?
    I live in Bangkok and it is quite hard to meet masters fluent in english, to which I can explain by condition precisely... If your ever down in Bangkok and feel like training, let me know. I can direct you to some nice communities.

    nice quality videos. my middle (judan) block does not go out to the side enough. Sensei comes and pulls my arm outward and says "your shoulder flexibility isn't allowing that - keep working on it". I'll try your tips.

      Wrists and fingers have been feeling weak lately. No joint locking. It probably has to do with my job. I have to do a lot of repetitive motions. Well I had stiff shoulders but your video helped me out with that. Is there an exercise you could recommend for wrist and finger strength?

      +Sean Suarez That's a tough one. Usually people need to do MORE, not less. Your job is already taking a toll it seems. But for me, I'm a big fan of opening and squeezing my hands as fast and hard as a I can. Try 3 sets of 30 seconds. Sounds easy, but if you're REALLY opening all the way and REALLY squeezing hard, and REALLY going as fast you can, it's a killer! My wrist hurts right now from typing too much, so all I can recommend for that is ice and rest. That's what I'm trying to do!

    I strongly advocate strength training for martial arts but I agree to some extent.
    Recovery definitely needs factoring in and a martial artist shouldn't be doing ultra high volume bodybuilding routines but some people will use this as a justification not to lift at all.
    You can be a good lifter and a great martial artist but you are going to have a VERY hard time being truly great at both.

    thanks Sensei. my dag gone shoulders are clicking and have dull ache in front. for the first time ever, this morning i am doing some interval training on heavy bag and out of the blue my arms felt 50 lbs each. what did i do, went to gym this afternoon and tomorrow heading to krav class. i am sooooo dumb.

    Your body is quite off balance. You hold the left shoulder higher and your head is more balanced to the left on your neck. Probably you have a leg length difference due to a torsion in your pelvis. It causes your body to have a problem with gravity which causes tension. I suffered from lots of problems in my body due to this unbalance. It lead me to give up martial arts and start a journey to self healing. Finally osteopathy was the solution after many years of search and study. Now I am a professional osteopath and see many athletes and fighters.

    Hello Sensai,
    My shoulder also hurts from boxing,karate and (weighttraining 2 years ago) but is it a good idea, to start rowing? its also a pulling motion but more cardio/hiit training. Becouse i really dont like weight training annymore :) would that help to fix my shoulder ? Or worth the trying ?

      Hi Timo! Of course, I'm not a doctor, so I can't really say what would be good for your body or not. But I will share that I did a lot of rowing as part of my recovery. And even though they're not always easy to find in a gym, if I see one, I always warm up on it. Slow and steady, sir!

      Get to your doctor and have an MRI done at the very least. Doing MORE work will certainly rip your shoulder muscles to shreds and doctors will not be able to repair! Get to a doctor, have your shoulder MRIed if you want to remain a physical powerhouse. When you lose one shoulder, you will be sentenced for the rest of your life to using only ONE arm.
      If your shoulder is hurting you have a PROBLEM. To fix a slightly torn muscle is easy!...to fix some calcified protuberance called a Smooth and Move is absolutely no big deal but a marvelous big deal if you want to be physical, okay? This will prevent a full structural repair...very very painful for recovery. I've had 2 on each shoulder...yay.
      You are not immortal. Being young means you are able to heal fast...if you are healthy. Find a great shoulder doctor right now and get information with which to make decisions. Athletes who USE their doctors as tools, know enough to be able to use their doctors as tools, know enough to get these 'little' hangups taken care of the earlier the BETTER.
      I tore my supraspinatus full thickness, over my left shoulder blade. Doctors wouldn't touch fixing that muscle. For the past decade and for the rest of my life I will never be able to raise my left arm more than 8 inches. Gee, and I am a major fitness guru and dancer!
      Do NOT submit to any doctor's opinion, you go get another opinion or TWO! I swear, if I were a black basketball dude 7' tall making lots of money, I know that they could have fixed this muscle. Fact of life. Life ain't FAIR. Never has been never will be. You are your own best vigilante of your own body! Learn the muscles, the physiology of your OWN BODY!! You make decisions not doctors but gee, you have to KNOW your body better than the doctor!! Doctors are nothing more than a 'skill saw' in your garage.

      Hmm... well, I'm not a doctor or a gymnast, so I'm just guessing here, but don't the knees take a beating in gymnastics no matter what you do? The shoulder is a ball and socket joint so there's the possibility of a strong side and a weak side, but the knee is a hinge, so either it works or it doesn't. That doesn't mean you can't condition your quads and hams evenly so the knee operates properly, but isn't high impact landing the real issue here? The wearing down of your cartilage? Just thinking...

    Basically just make sure you do the three basic calisthenics pull ups, push ups and dips everyday (along with all of your situps, leg lifts, flutter kicks, twister situps, inverted situps w/ medicine ball, leg/knee raises, ab wheel, lunges, squats, jumping rope, proper stretching before and after your workouts and dont forget your skill training) then you will be fine with no issues. :)

      Ummm... No. That routine is simply **WAAAY** too imbalanced and stretching ain't gonna help much, especially if you stretch like I've seen people try to. You already have an imbalanced ratio of Pull Vs Push and your concept of "core" training is complete fantasy. Fix the Pull Vs Push ratio to a 2:1 & train the core for what it was designed for, to **RESIST** rotation & flexion and to create stability, not movement. Combine that with **PROPER** stretching and you've got a start. Real True Functional Strength Training for martial arts is rare, calisthenics even rarer, so the basic ratios and principles **MUST** be adhered to...

    Those small but powerful rotator cuff muscles have to be kept in balance with the larger muscles on the front of our body that just happen to get lots more attention and exercise. Squeezing the shoulder blades together with your shoulder muscles pulled down...is the best way to strengthen the rotator cuff muscles. Holding a broom handle, one arm bent at the elbow 90 degrees, holding the broom stick practice pulling the forearm down keeping the elbow at 90 degrees and the upper arm 90 degrees from your body. Then try to pull your lower arm backwards without moving the location of your elbow.
    It will be very small movements. These are the muscles that get shredded when the front muscles are stronger than the back muscles. Lying on the floor, face down, nose to the floor, neck lengthened and shoulders down, lift your bent arms at the elbows up and slowly return them to the floor. Lift your elbows up keep them up pull the elbows towards one another (belly breathe!) shoulders down, breathe, hold and release to the floor slowly. Also, try to keep your elbows on the floor (90 degrees from your body, forearm 90 degrees from the elbow. shoulders down. Face towards the floor, relax gluts, neck and belly breathe. Keeping the elbow glued to the floor, lift your fist from the floor...shoulders down.
    These little muscles are critical and if those pecs, deltoids take over by becoming very very strong there is a very good chance your strong muscles will TEAR those smaller muscles. It is not flexibility...it is strength.

      @@AndoMierzwa This is the price I've had to pay for my very physical life. 4 rotator cuff surgeries, no 'smooth and move' for little old me. By now I suspect you know what that means. Grins!
      Being smart means giving up other attributes such as PC Political Correctness, not being able to LISTEN very well, making mistakes in the other parts of our lives. Being smart is no dang gift!
      Wanna know all my other surgeries??? Adds up so quickly. All of my surgeries except one were to prolong the life of a joint, between bones. I had MICROTUBALREINASTIMOSUS, more than likely I was the last person to have this operation. 18% chance of death (this is a general percentage for all people going through surgery.)
      But it worked.
      Wish I had spent more time and money on my teeth!! Only after my babies had their teeth work done, cavities taken care of...well there just wasn't the dough for my mouth. ha ha ha.
      Otherwise, I've had C4/C5 fused, front and back. My right hip, done TWICE. Will not be able to have a 3rd if my right hip has another hardware failure...yay.
      My left hip has been needing replacement! since I learned and fixed my right hip, like DUH.
      Ando, be very careful, even with your family about setting foot in any hospital, any doctor's office, dental office, any retirement home! Candida auris is a major killer right now. Funny how they stopped talking about it! Do not go into any doctor's office...emergency room...50/50 chance of fatality when one catches this fungus! FUNGUS? Trippy.

    Actually, that will really stretch the shoulder out. It's like doing shoulder blade shrugs in the pull up position. It builds and stretches the other muscles and connectors of the shoulder and upper back.

      Right. When you do large groups of muscles, you have a tendency to work the muscle head(s) and not the connectors, which remain weak. I had that happen to me. I pulled BOTH rotator cuffs and they well over 20 years ago doing heavy shoulder presses (up to 190 lbs seated behind the neck, which, I found out now, is the worst exercise!) and they haven't been the same since. I found that doing bodyweight exercises, like handstands and planks, and others, help those connectors become very strong.

      It seems, for martial artists, that bodyweight exercises are the way to go, Ando. Some weight training is good, like squats and deadlifts, that strengthen the foundation of your stance, but body weight seems to work better for martial artists. I do traditional wing chun kung fu, and I find that being able to remain relaxed is key. When doing body weight exercises, you can focus on relaxation and also on those muscles being stimulated.       The only way your height would slow down is if you like lift really heavy weights constantly without giving your body rest. i believe the distance in between your vertebrae decreases causing you to hinder your height. However pure calisthenics will have no effect on your height as most of it is pre-determined through genetics. Sorry about the paragraph, thats just what i know from personal experience.

    Shoulders do not need flexibility. Shoulders need balanced musculature. I've had complete rotator cuff surgeries twice on both shoulders and I worked out for balance! Rolled forward is a jock's posture; all pecs, abs...causes a C curve. Training needs some expert or professional guidance. Body building doesn't make a healthy, a strong body. A balanced musculature and flexibility. Oh I'll be back for rota-tor exercises! Broomsticks...
