Neither, it's not for warming up or cooling down. It's a routine for improving flexibility. It works best as a stand-alone workout, although is could be used as a good recovery session.

Yes, works well as a stand-alone workout. Add a decent warm-up and it's a good recovery session.

In the kneeling quad stretch your knee should not be forward of your toes. Otherwise a good series.

Its more of a ankle dorsiflexion stretch in this position you can reach for the posterior leg and make it also quadricep stretch #B8RFTINESS
Incorrect. It's a stretch, not overload. It's a good stretch for people without pre existing knee or quad problems
