You just need to get some volume of easy runs in order build your aerobic base. Build this volume up slowly. It won't feel like its helping at first/in the moment, but keep at it and you will notice significant improvements over time. Include a full day a week for speed work (sprints) and 1-2x days with hills/strides at the end of your run. I dropped my time a full 30-40 seconds using this method during quarantine - currently down to 3:20/km after only 60 days. Also google "reddit 1-mile training plan". triathlete, explains a lot, you understand how short a distance of 1000m is and how much speed you need to run such a distance, 2.30 is 60 seconds at 400m most long-distance runners or triathletes run 400 in 54-56 seconds, and this is not enough energy, here you have to run 52 seconds to think about such a result, I run 49.3 and 2.26, but I'm not that tough, usually 2.26-29 runners out of 400 run 50.0-50.5
They are tempo runners, also called "rabbits" in the athletics jargon. The rabbits are athletes who are usually not the best at that particular distance, but they can hold speed for maybe half a race or more. The meeting organizers set the rabbits in order to make sure that they help set a particular tempo which guarantees a faster time. The other athletes can simply stay tucked behind the rabbits until they leave the race. In short, it's a tactic by the organizers to show the audience a good performance. Without the rabbits, the race can be too tactical (and slow) because the athletes look at each other and wait for who is gonna set the tempo.
