    Hi! If I have someone who doesn't know their FTP on the bike or their pace for a 10 km run, what would you recommend using to set the intensities for the 5-1-5 test? Because I haven't found material that explains this aspect comprehensively.

    Thank you for another valuable video. Could you explain what threshold is mentioned in the intervals you propose? Is it about the lactate threshold? In what heart rate zones should training below this threshold take place?

      Threshold would be the intensity that you could hold for 35-40 min without dropping off in pace. A good rule of thumb is the average of a 20-min all out time trial and then taking 95% of that value (in watts). This value is FTP. Basically lactate threshold yes. In our endurance programs we take 100-105% of FTP to start for our intervals (for instance 4 x 4 with 2 min rest)

      Yes, I suggest polarized training. Combination of HIT and Zone 2 training.

      My guess. If they do not specifically train for this due to high volume of CrossFit training, they’d be 5-8% slower than pro hyrox athletes.

    Awesome work! Thanks for the video! 🙏 Just a small mistake: My 5-1-5 test was on the C2 Bike (390 Watts), but I've done the same on the Echo Bike up until 425 with the same result, so it doesn't make a difference. Last week I've done 1000 Cals @250 Watts on the Echo Bike with no change in SmO2 after a small initial drop. 🫠 It looked like zone 2, but heart rate and RPE told a different story. I'll keep on sprinting. Thanks, Gommaar!

    I recently found your channel and I must say I really like all the information, especially being a crossfitter myself. I have a question out of curiosity since I think I’m just like you delivery-limited. I was always told that in this case the best way to improve is long endurance zone 2 training instead of doing intervals. Are there more advantages regarding your protocols compared to this zone 2 training or would you consider them equally important? Keep up the good videos!!

      The latter. Start high, but sustainable and hold on for 20 min. Bonus points if you tape the screen, so you can only see the time (not pace).

    What about DFA alpha 1? Looks like you can measure AeT with hr monitor with it. Athletes with AeT close to AnT are utilization limited

    Crossfit would be alot better and more popular without the exercises like handstands and double unders.. and focused more on things that more people can do without learning complex skills

      Not sure I can agree with that. First, it is always possible to do that, just don't program those movements. Second, when people eventually learn those difficult technical movements, they get a lot of joy unlocking such a skill. Without CF, this would never have been possible.

    I agree with all of this except the arhlete size. If you look at this years croasfit semifinals it was an advantage if you were a taller athlete. The programming suited taller athletes.

      That is what I mentioned in the video as a 'caveat'. I agree that it are mostly open style workouts that favour smaller atheltes. Semis and Games, not so much (which is good imo).

    Very interesting video, thank you, (and I’ve subscribed), I do agree in general with the data you present, but for myself as a 170cm / 78kg athlete, I’m definitely on the short side, but as I come from an endurance running and swimming background I find I’m way better at Hyrox as I can hold a high output for a long time, whereas I just can’t lift heavy enough to excel at CrossFit. It is very interesting looking at the similarities and differences between the two sports. Your video was very informative thank you.

    I do CrossFit 7-8 times a week (1 being a 5K run) - I find 23H of rest/recovery between every session is perfect for me. My coach is not happy though LOL. I'm very happy to stay consistent, which is my goal as I age (I'm 46)... I'm not here to compete or go to the Games ;-) PS: I actually took my first day off training yesterday after a 55 days streak!

    lovely working hours, from 9am tot 4:30pm AND time for a workout. In my mind it would make sense to alternate timing from day to day to shift focus between strength and endurance.

    @wod-science: What is the correlation between lactate koncentration and H+ concentration? It seems like ppl are generally talking about lactate as something negative to muscle endurance due to the fact that higher lactate = higher H+. I never hear ppl talk about lactate recyling (glucos).

      You are correct - Higer lactate (anaerobic glycolysis) is paired with higher H+ and hence fatigue. Lactate per se is not a negative or toxic by-product, but rather an energy source that can be converted into glucose!

    Fascinating. I’m curious if lactate threshold, zone 2, or HIIT may be the best way to improve capillary density. Also if having a higher capillarity density lowers the strength recovery time (as in minutes needed to recover between sets). I imagine that may be the case as byproducts may be cleared faster with more blood flow

      All very good points. Research is a bit inconclusive on what is the best method to improve capillarization. Most important is that you keep it aerobic and high volume, so I'd tend to suggest zone II and / or longer intervals. The recovery of the creatine phosphate system depends on oxygen delivery. So what you say about delivery improving recovery might well be the case. Have not seen specific studies on the topic though.     I have 10 years of CrossFit experience, 40 years old, and typically practice CrossFit 5-6 times per week - over 250 sessions per year. I don't go 110% every session but I almost never sandbag. I find I get more out of the 5 sessions/week consistency than I did when I did less sessions per week. My body is more accustomed to the volume and I get less sore and fatigued when my training is consistent. I think a good indication of how often we should train is from HQ's programming - 3 days on, 1 day off. That's 273 sessions per year.

      Haha that is awesome. Tbh I am a bit jealous doing that much volume. Yes, everyone is different. In fact, the way you adapt to training AND the volume your body can take varies significantly between individuals. As you suggest, it is mostly beginners who make the mistake taken too little rest (Crossfit is addictive :)). Once you get more trained, the body can take much more training volume.

    Good video. A few questions though: - where does the timing of protein intake come into recovery for intense workouts? Why is the focus only on carbs? - even though CrossFit workouts are basically always intense, the muscle groups biased each day usually change between each subsequent workout (for example, chest / bench press dominant one day, squat / lower body focus the next day). So does your graph mapping out recovery / performance take that into account? Or does it assume you’re doing workouts focusing on similar muscle groups each day?

      Protein timing not important as long as your total protein intake is sufficient (1.6g kg / day) - see this video th-cam.com/video/6MCJlWyTe5Y/w-d-xo.htmlsi=8ZIG98QDD2_uJOpg If you have great programming and can hit different muscle groups each day, these graphs are less relevant. But I would argue that nearly all basic crossfit workouts hit both upper and lower body as well as the cardiovascular system (which also needs recovery). TLDR - split sets work, but you need to program them well. Not straightforward in CF

    Kinda feel my Recovery is just on that 24-48hrs Window for i started programming my training with METCONS - i stuck with a Split Training from my BB Times, where i was able to recover only in 72 Hours or more ... CF Style training def improved some aspects... But i kinda feel my burnout for Deload Days or Weeks highly increased .... or Maybe i just gettin older? - Is there a way to track recovery better than just "asking the athlete" or redo a Session and watch the results??

    first tip...actually do a single rep...not head hits...use blocks to create a deficit and then dont kip ur whole body weight turning it into negatives from the first rep...completely understandable if it was a few negatives after momentary muscle failure of course...cross fit is the only training ive evervseen where they teach u the right wsy on how to not use muscle...also side note hands are very wide...are u intentionally trying to reduce rom? i wudnt suggest thst

      Yes, much of it has to do with satellite cells. These are muscle stem cells that repair damaged muscle fibers. Aging decreases their function contributing to reduced recovery from intense exercise. Other factors play too, but sat cells are a big one. pubmed.ncbi.nlm.nih.gov/32428419/

      Great question - In this video I descibe the purpose of CrossFit to basically become better in the sport of CrossFit. Getting better at exercising and beating competitors. However, most people use the CrossFit methodology to get fitter overall and enhance longevity.

      @@wod-science CF is SO MUCH MORE than an annual event (The Games). It is a fitness program dominated by affiliates and members pursuing fitness. The Games do represent sport but, again, CF is a fitness program, not a sport. HYROX is nothing more than a sport.

    Rich Froning was mentioned that his VO2max was increasing from 50 to 70ml/kg as he begin with Crossfit. How is this corelate with your study?

      I have seen Rich's VO2max data. The RER at the end of the test was -unphysiologically- high, which indicates problems with the analyser. That said, I would not be surprised to see that Rich has a higher VO2 than the athletes we tested in our study.
