Smashing the downhills on long runs sounds so painful!
It is! But think about the quad strength you'll get from it! Just make sure to take downhills easy for the rest of the week.
Easier than intervals or hill reps for me. My long runs are nowhere near as long though. Just 20-25km...

That's okay! Just stick to the intermediate or beginner training plan and you'll be good!
