  • Butterfly is a tough stroke to swim. It demands excellent fitness, strong legs, upper body and core, along with exceptional shoulder and ankle flexibility in order to perform well. Olympian and former butterfly world record holder Roland Schoeman makes it look easier with his graceful, yet powerful strokes across the pool. One of Roland’s secrets to swimming a faster butterfly is to enter his hands directly in front of his shoulders, rather than over or under reaching with the arm swing. He then initiates the pull quickly but maintains the elbows in a rather high position as he forcefully pushes his hands backward through the water . The high elbow position enables him to create propulsion from his hands without causing an excessive amount of frontal drag from the upper arms. Similar to the freestyle pull, but with both arms moving underwater at the same time, the high elbow pull in butterfly is a compromise from the maximum power possible, but is a technique that is required to reach the fastest speeds.
    In swimming, we often need to learn to do what is right, rather than what feels right. That can be a challenge when we don’t feel the frontal drag forces working to slow us down.     What would you suggest the best way to get your legs in shape would be? I am a high school swimmer and I know I am a great puller but my kick has been lacking. We don't do many kick sets during out practice, is that something that I should talk to my coach about or should I be trying to do things out side of practice (kick sets before/after practice, running, biking, ect.)? Also your videos rock I love incorporating what I learn from them into my practices. Freestyle rotation video helped a lot!

      Hi Harry! Talk to your coach about doing more kick sets. Dryland and flexibility stretching will help, but there is no substitute for lots of hard kick sets. If he doesn't go along, do your own sets outside of his practices to help you. If you need us to help you set up training, we can do that with online coaching.

    Excellent clip as always!! Thank you. Is there a particular arm movement pattern to visualize as one pulls? Is the pull two parts, or just mostly forearms? Appreciate it and thanks.

      Avoid too much out sweep early in the pull and too much in sweep in the middle of the pull. Focus on keeping the hands pressing backward, flexing the wrists early and extending the wrists late in the pull.

    Hi there,
    Really enjoy your videos, I've improved a lot on my strokes through them.
    Just wondered about strength building. Would doing pull drills with a buoy between the thighs, and wearing fins for extra drag and resistance, help increase shoulder strength, or are you running the risk of hurting your shoulders?

      I personally don't recommend many pull sets, as I feel the legs are mostly under trained. The shoulder is also most vulnerable to injury.

      Work on your shoulder extension flexibility and try to lift the arms as they swing forward

    sir..why i cant swimm 200m butterfly..im 36 years old now..now im only able to swim 100m..feel so tired to continue till200m

      Need to maintain strong legs (kick) in fly. Takes years of training.

      We really don't like to overwork fly. We don't do crazy long distances of fly and like to work it with fins. Most importantly, focus on improving your dolphin kick. Besides breaststroke, butterfly is the most kick-dependent stroke.

    What makes high elbow less powerful

      Simply biomechanics. With the deeper pull, more lat is involved in the motion. With high elbow pull, more scapula muscles which are less strong.

    What is the best head position on underwater section? I've noticed myself keeping eyes on pool's bottom too long instead faster head movement to water surface. Maybe it cause breath less rhytmic. Is it a mistake? PS i do fly with one breath on two strokes

      You are describing a late breath in fly, similar to what Joseph Schooling uses. It works because he hits the water with his head with high energy at the same time his hands enter the water, coupling with his second down kick. With that strong kick, he surges forward fast!

    I am struggling to pull as soon as my hands enter the water. It seems that my body ondulation motion makes my arms to reach in an upper motion gliding a little before the catch phase. Any advice to avoid that?

      You may be over flexing the hips (over undulating). In fly, we say bend, don't break. That means minimal shoulder elevation, minimal hip flexion (20 degrees), minimal knee bend (50-75 degrees) and don't let the feet hang after the down kick.

    I notice that his head is lifted up and he's looking straight ahead, my coach tells me to look down towards the water and not to lift my head. What do you think is the best way to breathe on butterfly?

      In front-breathing fly, the head should be completely extended forward for the breath, then flexed completely down to the chest as the hands hit the water after the recovery....in other words, the complete range of motion of the neck.

      if you raise your head you can make the breath faster, keeping your head/neck straight means you have to pull your head higher above the water to be able to breath, but again the whole motion has to be done very fast

    is side-breathing pro? or can an okay swimmer do it?

      Some swimmers can do side breathing well, while others struggle with it. The key to side breathing is to keep the ear on the water and breath back and to the side. Try not to elevate the shoulders during the breath. If you elevate too high on the front breath, then side breathing may work better for you.

    1:58 Breathing at the side seems to be very efficient but why don't most of the swimmers do that?

      +hornetluca Breathing to the front enables the swimmer to see where he/she is in the pool and anticipate the wall. It also adds more coupling energy to the second down kick and increases the propulsion from this kick.

      not everyone can do it properly, breathing sideways incorectly would mess up your streamline position and cause drag, breathing to the front is easier in this sense. And perhaps it's also the standart since fly evolved from breast

      hornetluca I don't breathe to the side because I find that it makes my body go sideways and since I learnt fly I've been taught to breathe forward

      Stretches for ankles, strengthen hip flexors and extendors and lots of kicking in practice!

    Great video - Roland is a monster fly swimmer.
    I can't do more than a handful of 50s without my fly form breaking down. How would you recommend I improve stamina and overall fly volume?

      It is best to train shorter distance fly correctly than longer distance fly in training. Use shorter and shorter rest intervals in order to improve your stamina.

    His stroke seems somewhat similar with mine but it is not common to see swimmers with that narrow of a space when arms are extended in front. A few of my coaches told we to stop at a wider position, should I change my stroke to that or keep it narrow as seen in this video?

      We think that the hands should enter directly in front of the shoulders and not closer, as Roland sometimes does.

      For the most part think about keeping the hand path just outside the shoulders - we like the outsweep in breaststroke for elevation purposes!

    "Try to keep the stroke rate high but at a sustainable rate for the entire distance for your event." --- I'm 10 and I swam first 50m Fly 39s and 2nd 50m for 50s. I was pooped at the beginning of the 2nd 50m and my technique all fell apart. Please tell me what I can do to improve my 2nd 50 fly time if I can't increase my swim practice time (4h/week).

      There are a couple of things that we would look at with that kind of gap between your two 50's. The first is to make sure that you aren't holding your breath for several strokes in a row. Try breathing every stroke, or at the very most, every-other stroke. Oxygen is very important to finishing a race well! The second issue may be that your stroke rate is too aggressive on that 1st 50. Try to train with a tempo trainer and maintain a steady tempo you can hold for a full 100.

    When i do butterfly fast, my technique isnt well executed. What should i do to swim fast (but right)? Cause i do it fine when i do it at regular speed.

      Start slow and gradually build your stroke rate. Make sure that you get two strong down kicks per stroke cycle.
