Race Walk 101 - How-to and Learning the Basic Techniques for Racewalking - Advice from Coach Carmen

- Olympic-style race walking has been an event in the modern games since 1908. The rules are simple:
1. Land with a straight knee that remains straight until the hip has passed over the supporting leg and;
2. Keep at least one leg in contact with the ground at all times.
While judges determine your ability to maintain correct form in official races that range from 1500 meters - 50,000 meters, many walkers simply enjoy this full-body exercise for an awesome low-impact cardio fitness in their neighborhood.

What a great teacher. I'm 78 but still love 1/2 marathons. I was a runner but now walking (two hip replacements). With Carmen's drills and suggestions, I managed an average time of 12:57 for 4 miles. Much faster than I've been able to do. Thank you Carmen.

Just turned 64 and feeling the age. Been a serious runner for just over 10 years now and have gone from running to run/walk/run to hurting! The enjoyment of running has diminished recently so I thought I would try racewalking. Found out it will affect your lower back if it is weak so I'm going to try to concentrate on stretching much more. Thanks so much for this tremendous tutorial. Great job! I have a half marathon this weekend and will definitely attempt to walk it using much of this information. I may be a permanent new convert!

Hi Coach Carmen.. My name's Susana and I started race walking or power walking on my own last month (January)... I'm a former runner, never ran to compete just to enjoy the half marathon and end it feeling great; however, I started having knee trouble so I took up this dorm. of exercise... no impact and great results... I tuned I to your 101 and 102 videos.. They were great.. by the way Thank you...applying your warm ups and walking technique, I walked one hour and covered 7.5 km today... amazing!! Thank you Coach Carmen! I have been race walking for fun for the last 3 years. 6 miles / day 6 days per week. Even in winter after watching your video I learned enough to shave 38 seconds per mile off of my 6 mile walk. Lots of warm clothes, winter shoes, dirty roads here in the north east at 29 degrees and no plans for a "personal record" pace but it felt great. Mentally reminding myself of your critical steps did the trick. Swinging arms back help my forward pace, dropping hips helped with swiveling hips, concentrating on straight knee and bending toes did the rest. I can only see this improving with more practice. @@ReshodWalkingShoes Coach Carmen, I would have one or two burning questions, though... _Why_ is there that so difficult hip swing, or hip lifting/dropping??? Is it to make the step longer...? Would I be doing myself disservice if I would not do that hip lifting/dropping at all...? I only want to do race walking for exercise.
@@petermalkia8088 Good question. The hip drop and straight knee allow you to create a longer lever with your leg to give you a more powerful stride. The bent knee walking is called power walking. Its your choice. Both are great forms of cardio walking but you can go much faster by racewalking. Bent knee walking will turn into running around the 10:00 mile pace.

I've been 'normal' walking several times a week for a few months, gradually improving in distance covered and heart rate as measured by my Garmin watch. I wanted to take things to a higher level by including some runs, but my running speed is slow, and it puts a lot of stress on my body, considering the fact that I'm over 50.
After watching this video (and a few others on similar topics), I incorporated the race walking form into my workout. My 4.5 mile routine went from approximately 18 minute/mile pace to under 16, and I can already tell I'll have a much quicker recovery time than when I run and walk that distance. I look forward to improving on that time even more in the coming weeks.

Brilliant break down. I don't have the flexibility on my calf to get my hamstrings and calves straight at same time and my calves work so hard pushing out the back. Methinks I'll have to do major flexibility to have the capacity for this

I have been trying to find information to break down the race walking technique to learn proper form. I am so glad I stumbled upon this video! At this point, I am always looking to find information about proper technique which is something that I need and desperately want to hone. I knew there was far more stuff that met my eye. I have been trying really hard to figure out technique aspects on my own.

Thank you for your comments. I have many functional movement videos on this channel that are intended to help prevent injuries, but I'll certainly add that topic to my list of upcoming videos. Do you have any injuries in mind? High hamstring injuries appear to be the most common in my experience as a coach. What level are you training and racing?
@@ReshodWalkingShoes yes, I've recently moved over from running to racewalking (trying to), since i was getting repetitive stress related injuries. Such as shin splints, stress fractures. At times my plantar fascia would get inflamed too. You could explain if all these injuries are possible in racewalking too, probability of these happening in racewalking relative to running, and preventive/prehab measures than one could take
@@RudraNaik If you were getting repetitive injuries from running, I am concerned that you might have some postural dysfunction. I recommend that you check in with a functional movement therapist or Physical Therapist. Both running and racewalking are activities that require a balance of strength and flexibility. When joints are not properly aligned, athletes tend to suffer injuries such as the ones you listed. Once you're properly aligned, your body will be more efficient in your motion, and you'll probably be faster. I hope you'll be able to enjoy both activities pain-free!

So the back swing should be more prolonged than the front swing?
YES. More pronounced to the rear. Think about elbowing someone that's standing behind you. Then relax the arm as you swing it forward. Never spend energy driving your arms forward. That's wasted motion.

Thank you for this video. This is by far the best and detailed video about race walking. As a injured runner I looked for many other sports but still mis the running. I'm going to try race walking hoping without pain. Can you tell me why the hips have to wiggle? Is this for more speed?
Oh, thanks for your comment. I"m so glad it's helpful. As for the hip wiggle, racewalking looks different for each athlete. Try to avoid lateral hip motion, but rotating the hips front to back will lengthen your stride. I had a speed walker catch me at the NYC Marathon, in the late nineties, of course I scoffed, and picked up speed, but now I've had a hip replacement my goal is to be as fast as he was, he was doing an 8-9-minute mile!

Thanks Carmen, I was a trainer of humans and race horses for most of my adult life, now about to turn 70 I just want to train myself to stay fit and healthy, the technique tips in your vids and the right equipment (shoes) is all I needed for this new found activity, I will give you updates on my progress, at the moment I can sustain s 9.30min/km pace, with your shoes I was able to do an 8.48 this morning but not fit or smooth enough(technique wise) to keep it up for the 8 k I am doing daly, I will defo let you know if I can muster any progress in the next few weeks. Ok I’m right handed and my back foot is the right one. Should I start my walking with my back foot all the time during walking for exercise? I ask u because when I’m standing it’s impossible to start walking with my left foot, and I think this is because my right foot is my back foot and my left foot is my front foot.
I don't think about it at all. I go with what is automatic. If you are right dominant with your hands, it's not necessarily the same for your feet. Try standing with your feet hip width apart and simply lean your body forward. Whichever foot steps forward to break your fall is the foot to start with. Does that help?
Yea I guess. When I lean forward the foot that moves forwards is the right one but I don’t know why I feel my upper body stronger when I step with the left foot first. Maybe because I’m right hand dominant and I use my upper body but if I step with the right foot first then my upper body feels weaker maybe because I using my right leg first and I think the right leg is my dominant one too. Give me your thoughts please.

Thank you for your assistance, it means a lot to me. Despite my age of 64, I am new to this, but I am an enthusiastic cyclist. I've recently begun walking at a brisk pace, averaging around 8.30 to 10 minutes per kilometer, which is acceptable for my age. However, I would like to improve my efficiency and achieve a more consistent and longer stride while walking. I stumbled upon your page while searching for ways to walk faster, and although it wasn't what I expected, it makes sense when I consider the techniques and the results. Thank you for sharing. By the way, is there a specific type of footwear recommended for this type of walking, or are good quality sports shoes adequate?

Could you explain why hip drop is important, and what is the reason for doing it?
Good question. Some coaches don't teach the hip drop, but I do because it helps new walkers engage the glute for a powerful stride.

What is the age limit of race walk
There is no age limit. World Masters events offer races for all ages with awards in 5 year increments. As for Olympic athletes, I've seen racewalkers in their 40s and 50s, racing at the elite level.

Thank you so much. I am a recent below knee amputee (2yrs) and the worst part of it was losing my ability to jog or do aerobics. So, I've put on 60 lbs (Covid Cookie & Cake Syndrome: the struggle is real). My residual limb has finally stopped changing and can take stress without swelling. Do you recommend a specific shoe type? Thanks for that question. I'm sorry you have to deal with this issue. Did you have amputation on both legs or just one? If its just one, are you asking about shoes for both feet or just the one with the prosthetic? what type of prosthetic do u wear?
Really sorry to do this, but I felt compelled. I just want to start by saying this is the best tutorial video I've seen for race waffling. However, at 11:56, you've got both feet off the ground. I suspect your have both feet off at other times too, but I've screenshotted the incident at 11:56. Is it just something that happens now and again?
Thanks for the comment. I'm so glad you like the video. Yes, I should look like I'm running when you're watching me from behind. This is the case whenever you're getting the maximum rollover. I mentioned this in the video, but maybe I wasn't clear. It's a good thing to look like you're coming off the ground from the rear view. However, Racewalk judges only view walkers from the side. It's also done in person only and not by video because the frame can be distorted. That being said, it's possible that I came off the ground for a fraction of a second (which is acceptable), but I was doing a drill that practiced pushing off the toes and was trying to accentuate my point. I hope that clears things up for you.
That was great many thanks . . . question . . I have worked up to doing 12k a day through the area where I live . . . much of my route involves hills which I like for the challenge and conditioning, I am also trying to get my average time per kilometer down to less than 7 minutes . . . should I forego hills for the moment and concentrate on form by walking on flat surfaces? . . at times I feel like I am an overrevving engine that is stuck in 2nd gear as I cannot seem to get my speed up consistently to less than 7 minutes a K.
Glad the video was helpful! Thx for letting me know. Yes, stay on flat surfaces till you get the muscle memory for the racewalking gait. When you DO incorporate hills, I recommend finding a shallow incline of about 100 meters. Do that over and over instead of one long incline. It gives your body a chance to reset and practice good form up that hill. Once you are proficient in your technique, do that same shallow hill but go down fast and recover up the hill. Gravity will force you to speed up but can also cause you to lose form, so wait till you are strong enough for that challenge. All the best in your training!!!

Appreciate the feedback… I am going to build in your training tips to see if that will help with getting the right technique and will flip my route to a flat circuit. Once our COVID-19 lockdowns are over I will try to find a local training group as I suspect given the nuances of this spot proper coaching is essential, if only so you don’t get disqualified when competing… I did a 1/2 marathon distance last week and now want to do official ones… my average kilometre time over 22k was 8:21 and I bet with proper technique I can do much better… having had 2 knee surgeries from running injuries and a surgeon who said that was it for me regarding running I am still amazed I can do this sport virtually pain free, achieve “runners high” and at 63 feel like I can compete again. I will check out your shoes as they do look different to the ASICS that I wear suggesting there might be some performance gain involved. Cheers and again thanks!
Could you explain why we swing arms with bent elbows, rather than a more natural almost-straight, slightly bent arm? Thanks!
Yes. There's no rule against walking with straight arms in a judged racewalk. Occasionally I do slow technique walks using straight arms, but when I want to walk fast, I bend the elbows. Fast walkers take as many as 240 or more steps per minute. Bending your elbows will shorten the radius of the swinging arm, making it easier to increase your tempo. Try it for yourself by counting your your arm swings while walking for one minute. Compare the number you can do with straight arms versus the bent elbows. If that number is the same, compare the distance you travelled. The fast-pace with bent arms is probably more efficient. Let me know.

Hi Coach, Is there something like this for power walking or do I just adjust the technique to bend my knees but use the same exercises? I would like to train to compete in the State Masters for power walking. So, I am looking for a training plan. Thanks for your help,
If you stick to this as closely as possible, you'll be faster. You probably won't need to adjust the knees. Most people automatically walk with a bent knee. I offer online technique critiques for $50 if you're interested in sending a video for my feedback.

Are those shoes specifically for race walking?
They were created by a competitive racewalker but can also be used for power walking, dog walking, light hiking, etc.

If you've had multiple lumbar spine surgeries and are fused, is race walking something that can be learned and performed safely? I want to get back into shape and possibly find something to compete in again.
I know a racewalker that has had multiple spinal laminectomies and still performed well. That being said, I don't know your complete medical history. Pass along this video to your medical provider so they can answer this question. You might have limited range of motion that will affect rotating your hips, but that's not a requirement. Racewalking is a very low impact sport and will hopefully work for you.

your long walk maay be longer than 10k since you want to finish. you can work on speed and just walk 4-5 and that will carry you through. do you want a good time for 10k or just finish ??? it depends on your goal...jus be sure to enjoy it. just finish the first one and go from there. good luck !

How come the Americans blow in race walking

@@ReshodWalkingShoes At the current World Championships the American men finished 41 out of 47 finishers, whereas the American women did not have a single athlete competing in the 20K. In the 35k not a single American male competed and the American woman who finished was 35th out of 36 finishers. They are just as much of non factors when it came to the Tokyo Olympics with the sole American woman finishing 33rd in the 20k and the American men finishing 50th in the 20k and did not have a single competitor in the 50k. These are horrendous results and quite frankly, the Americans have not been a factor on the international scene over the course of my 69-year lifetime. One would think that with a country the size of the United States, we would have produced at the very least one walker who could considered to be a threat to medal whether at the World Championships or the Olympics. The same unfortunately could also be said about our distance runners. We have produced far too few distance runners, both men and women over the years who could always be considered a threat whenever they tow the starting line. This is what I have been seeing over the past 60 years, both as a marathoner and also someone who follows the sport.
@@davidjones5547 I hear what you're saying but I'm not sure I'm the right person to ask. I've been trying to help this endeavor by offering footwear technologies that might grow the base group of fitness walkers to draw from for competition, but there might be a completely different reason the US isn't churning out distance athletes in either running or racewalking.
