The Official Push-Up Checklist (AVOID MISTAKES!)

  • The Push-Up is one of the most commonly performed exercises in the gym, unfortunately it is also one of the most often misperformed exercises. In this video, I’m going to give you a step by step checklist to make sure that you are nailing every piece of the pushup correctly so that you get nothing but gains and avoid the pains that come from doing this wrong.

    The first thing that is helpful to do however is to see the similarities between the pushup and the bench press. If you visualize the movements, they are essentially the same in terms of the mechanics of the press except one is done with a barbell as the resistance and the other utilizes your own bodyweight.
    If you work your way from the top down, you will want to be sure that you’re fixing each area of the chain that could present a weakness. It starts at the head and neck. When you bench press you want to avoid pushing the back of your head into the bench as you press the bar up. This often occurs as people try and generate a counter force to the bar being pressed away from them. On the pushup the head is often driven downwards. The reason here however has more to do with visually trying to cheat the rep. Making your eyes think they are closer to the ground than your body actually is. In either case you want to keep the head in neutral throughout the exercise.
    Next is the shoulders. It is important on both the bench press and the pushup that you unshrug your shoulders prior to starting the repetition. This puts your shoulders in a better position and with less likelihood for impingement. It also naturally helps to correct the position of the elbows during the descent which is something that we will cover later.
    The next place to focus on is the upper back and scapulae. You need to realize just how important this area is if you want to perform a bench press or pushup with maximum force generation and stability. Just as you would not attempt to perform a max vertical jump off of an unstable base like sand, you would not want to try and press from one either. The stability of tightening the shoulder blades and squeezing them together is something that can improve the force with which you can push off of them. Be sure to tighten yours and keep the bar over this area at the beginning and end of every rep.
    Finally, the last set up checklist item is the activation of your glutes. On the push-up in particular, this will create a rigidity in your entire body that will make the transfer of force much more efficient and less likely to be lost at any point in the press. Really squeeze your glutes tight or drive your feet into the floor if you are pressing and you will find that you instantly increase the strength you have on the lift.
    When you begin the press the most important thing you can do is focus on the position of the elbows as they relate to your body. Instead of letting the elbows flare out to the sides be sure to drop them from the horizontal about 30 degrees. This will once again protect your shoulders and actually put you into a more biomechanically strong position to push from.
    Finally, the bar path is critical. Most have heard that the path of a bench press is straight. That is true but that doesn’t mean that it is straight up and down. To perform a bench press properly you want to press on an angle, from low on your chest to back up directly over the position of power and stability that we talked about already. Pausing at the bottom of each rep here will reinforce that you got here with control and not momentum.

    Thanks Jeff, I haven’t done any weight training or pushups for 4 years because I injured my shoulders (bursitis) from overdoing it after a 2 year break. This is BY FAR the best video/explanation of the proper techniques on the internet! I have a physics degree so I always appreciate it when someone explains it with solid reasoning!     Thanks for this checklist. I have been a fitness enthusiast for years but its only in the past few years i have been having shoulder trouble and just attributed it to too much physical labor. I'm now quickly re-assessing that my chest and shoulder workout has been the cause all along (not keeping my elbows in and not 'unshrugging' my shoulders).

    Your videos are fantastic. I didn't realize how bad my pushup form was till I saw this. I didn't keep my elbows in enough and wasn't using my triceps enough and wasn't fully extending. Doing them properly was really hard at first because I had weak triceps. I started a few weeks ago and I could barely do 10. I'm up to 30 now. I feel so much better and I can see a difference.

    You're a national treasure Jeff, I wish I watched this video years ago. I started watching your videos because I had lateral pelvic tilt, and it was your instruction that allowed me to rebuild my core and now I'm lighter than when I was in my twenties and stronger than I've ever been by orders of magnitude. I'm still working on those lower abs but I'll get there. They are there when I get a little dehydrated. My only concern is being underweight, but I keep those snacks handy and I try not to obsess too much about the scale. Thank you very much. I do fist push ups to strengthen my wrists. I do wonder what you think about fist push ups. Smiles!

    I have lung cancer and one lung so I'm just trying to get fit again, and it's been a serious struggle! I broke my wrist last year at the gym passing out on a treadmill lmao
    My one remaining lung still has tumors and sometimes I just get lightheaded out of nowhere and it happened while I was jogging on the treadmill, I took my oxygen mask off for a minute because it was sweaty and slimy and gross and next thing I know I'm glutes up on the other side of the gym with everyone trying to help me. Apparently my oxygen tank launched like a missile right after me and barely missed my face! Haha
    So me and gyms don't really mix... I'm just trying to lose the skinny _"zombie boy bod"_ thing I have going on. It sucks ass and everything hurts all the time, *but* I've been feeling better! I got some small weights and resistance bands and a stationary bike/elliptical thing and I've been trying to build up some stamina and basic muscle as a base to help me move back to the gym and not end up a wall decoration again! Haha
    I look forward to checking out your other videos and getting into decent shape. I don't need to be jacked or built like a Greek statue, I just don't wanna be so skinny and weak. I think I can manage that!

    I have watched a number of videos on pushups and other calisthenics as I start my fitness journey. I must say I have learned more about proper pushup form in this video that in the others I have watched. It was clear and to the point.     Im 45 years old and have been going to the gym since i was 15,. My weakest or non dominant part of my body is my chest while my traps and front delts seems to grow everytime i do push ups or bench presses. It is only a couple of days ago after i watched your channel that i have been doing my presses and push ups wrong. Its totally opposite of what the correct form, i shrug my shoulders and push the weight with my shoulders. I am now re-training my chest to follow your instructions and can immediately see some positive growth in my chest area which I thought can never grow due to some physical defect that i thought I had. Thank you for your coaching and hopefully I can see sustained growth in my upper body,

    HOLY SH*T. I've never been able to do a push-up. This video changed everything. No one's ever told me to retract my shoulder blades as I would a bench press. Once I did that, what do you know, banged out several push-ups easily.

    Thanks for correcting me. I have been doing pushups for quite a while, unfortunately the wrong way. I always placed my face close to the ground thus preventing my chest from getting there first. Other errors as well. Comparison with the bench press is of great help, especially because I did "weights" exercise some time ago and know the "feel". My upper body and chest now feel stronger, I am breathing stronger in that area and my whole body is firmer and feels better. Thanks a million

    Love this! Pushups are definitely one of the most commonly butchered exercises. Everyone always thinks they know how to do a prefect pushup. Kids are taught how to do them incorrectly at young ages, gym teachers with no real knowledge in strength training think they know how to teach their students pushups...etc. And rarely does anyone stop to think that the pushup is a compound movement that requires serious consideration to technique.

    You have no idea what you're doing for ladies with less upper body muscle Jeff. I could never do like a single push-up but I was also attempting it in bad form. After this video I actually did like 3 with a lot less effort. This works really well for anyone with less muscle, regardless. Getting the technique down is paramount to any part of an exercise. Most genuine compliments I get at the gym are wrt my form + how hard I train, nevermind n weight I pull x how many reps.
    So! You're the man, Jeff. this is the best channel on TH-cam ever.
