    Short anwser:
    - He walks alot (he doesn't like intense cardio)
    - Works out with free weights 4-5 times a week (in his home gym since the pandemic)

      I walk like 3 hours a day. I eat about 2000 calories a day but if I am not careful I will gain weight.

    Just a quick comment: loved the point about cardio. HIIT leaves me absolutely destroyed. I know it's efficient, but it's not a way I want to exercise. Much prefer to go for longer at a more sustainable pace - either walking, running or rowing. Means I use up more time and I'm probably less fit overall but I've found it the best way to maintain my motivation and discipline. And I say that as someone that's now sustained a consistent exercise regime 5+ years. I guess the message is do whatever works for you but you don't have to kill yourself to stay in shape.

      There are different ways to do HIIT and it sounds like you're doing more of a vo2 max type of HIIT where the work to rest ratio is similar like 30/30's. Proper HIIT is something like a 1:3 or even 1:5 work to rest ratio, so you would do 30 seconds on then 90-150 seconds off/rest. You want your HR to come back down into zone 1 during the rest period.

    That's excellent advice. I am stuck in front of a computer working for 12 hours a day so I really had to start doing HIIT and I appreciate it from that point of view but the more natural thing is to just do normal movement as much as possible. Lately I'm starting to appreciate doing gardening or a bit of DIY because I'm getting things done other than exercise for its own sake.

      did you consider getting a standing up desk and a walking treadmill ? i know it did wonders for people i know! they end up doing 15000 steps while working and they barely even notice it

      ​@@franciscloutier7736 I spend most of the day drawing in Autocad so I don't expect it'd gel that well. If I could use them on a trial basis for a while that'd be cool but I've got a dining table in this room already that two people work at so I don't want to get rid it on a whim.

    I follow a very similar plan, although my nutrition plan is very different! Excellent advise. Walk 10k steps a day, lift weights to stay strong and understand what you are eating.

    I enjoyed that insight and a lot of it resonates. When i was in the work office I forced myself to go on the treadmill every other day during lunchbreak. Now I work from home I much preferring walking.

    Nothing wrong with being over weight ! my grandad eat unhealthy all his life was 32stone drank alcohol every night smoked 20 a day he didn't die until he was 52 !

    I might have missed it but he also fasts or drops his calories really low before and after the challenges, which he isn't doing everyday remember.

      He works out his calorie intake over a month and judges it from there. Also works out how many challenges and what calories they are and adjusts his month to suit

    Great advice Adam. We've made exercise and weight loss so complex, when at the end of the day if we're burning more calories than we're intaking, we lose weight. If not, we gain. And consistency is the key; find a routine you can do regularly and not dread (and maybe even enjoy). I can also attest as a 50-something male that the side benefits are just as important - better joint flexibility, energy throughout the day, and solid sleep at night. It makes doctor visits less frequent and more rewarding 👍.

    If you're below 40 and can get your heart rate about 140BPM you are doing cardio. Cardio is not a treadmill.

    Exactly the same for me, i lift 5 or 6 times a week and walk 7 times a week HATE cardio HIIT is hell on earth and pointless for weight loss or muscle building.

      @@richardmiddleton7770 Yeah i cant believe i said that, i know that HIIT and cardio are good for weight loss although both are useless compared to diet wich is 90% of weight loss ! HIIT is hell though i really hate that, i can however do mild cardio for 30 mins after a lifting session to brn an extra 300 calories, if i can get it up to 400 4 times a week thats nearly half a lbs a week fat loss !

      Speaking as someone who runs 4 times a week, more than 10k each, plus 3 strength training sessions a week and a crosstraining session on the elliptical, I can tell you this isn't entirely true. You can't outrun a bad diet and a lot of people think running immunises you from weight gain but watching and calculating your calorie needs, regardless of exercise volumes and intensity, is the single most important thing you can do for weight loss and weight maintenance.

    It's about discipline - you can eat cabbage, broccoli, zucchini, etc. Put it in a pan with water and cook it. You'll feel full but have low calories.

      I'm down 105~ lbs over the last year. You really don't need to restrict yourself to eating such boring food. I did that for a few months, I lost an incredibly high amount of weight but realized I'd started developing an eating disorder.
      Dieting like that destroys your metabolism, such a big calorie deficit is not a good thing. Nowadays I can eat junk food, do my strength training, do my aerobics, and still lose weight.
      The more lean mass you have the higher your RMR (metabolism).
      My techniques for weight loss have come full circle. I've discovered it really is just a matter of calories in calories out. There's a lot of nuance to that topic, but don't overthink it.

    When you say you need 2,800 calories though, is that assuming with general activity like a walk etc? Because I worked out if I have a day where I do no activity (I do desk work) I need just 1,600 calories to sustain my weight. So I go from that base. 1,600 + whatever excercise (like running) calories I expend.

    I personally just got bored of HIIT. I love cardio and HIIT helped me lose 100lbs but definitely agree on training with 70-85% effort and doing moderate amounts of cardio (:
